Beyond the To-Do List: ADHD Strategies for Getting Things Done
Procrastination with ADHD often isn’t about motivation. It’s about activation. When a task feels vague, boring, or overwhelming, the brain resists starting.
Instead of pushing harder, try changing the structure around the task.
Habit Stacking
Attach a new habit to something you already do consistently.
Stretch while coffee brews
Listen to an audiobook during laundry
Review your planner right after brushing your teeth
When routines are anchored to existing habits, they require less mental effort to remember.
Gamify the Task
Turn work into a challenge.
Race the timer
Earn a small reward after completing a difficult task
Track streaks on a visible chart
The ADHD brain responds well to novelty, competition, and immediate reinforcement.
Body Doubling
Work alongside someone else, even virtually.
This could look like:
Studying with a peer
Joining a virtual co-working session
Sitting at the same table while someone else works
The simple presence of another person can increase focus and follow-through.
The Five-Minute Rule
If it takes under five minutes, do it now.
Respond to the email. Put the dish in the dishwasher. Add the assignment to your planner.
Small tasks pile up quickly when avoided. Tackling them immediately prevents mental clutter from building.
Why This Works
These strategies support executive functioning by adding structure, accountability, and immediate feedback. Instead of relying on willpower, they leverage routine and environment.
